Two-A-Day Refueling for Combat Camp: The Mid-Day Carb and Protein Window That Keeps the Second Session from Crashing

The morning session ends at 11:00 AM. The fighter has thirty minutes of post-session decompression, a shower, the drive home, and a window between roughly noon and 4:00 PM before the evening session at 5:30 PM. That four-and-a-half-hour window is where camp gets won or lost on two-a-day weeks. Fighters who fuel it correctly walk into the evening session with replenished muscle glycogen, neutral hydration, controlled inflammation, and the cognitive readiness to hit pad work or sparring at intensity. Fighters who under-fuel it walk in with half-empty tanks, an elevated heart rate at warm-up, technique degradation starting in round one, and an output crash in the back half of the session that gets blamed on conditioning rather than on lunch.

The protocol below is the structured mid-day refueling I program for combat athletes on two-a-day weeks of camp. The numbers are dose-dependent, the timing is mechanism-driven, and the practical meal templates are the actual food I have fighters eating between sessions. Most of the protocol is unglamorous. None of it is hard. All of it gets skipped, and the skipped version is what produces the third-week-of-camp afternoon session quality crash that the head coach is blaming on the fighter’s heart.

Why the mid-day window matters more than fighters think

Three reasons the four-to-six hour refueling window between sessions is the highest-leverage nutrition decision of the week.

Muscle glycogen replenishment is rate-limited. The morning session at 75-90% intensity, depending on what the session was, drops muscle glycogen 30-70% from the morning fasted baseline. The rate at which the muscle replenishes glycogen post-exercise is approximately 5-7 mmol/kg wet weight per hour during the first 4-6 hours after exercise, when glycogen synthase is up-regulated and the GLUT4 transporters are highly active in the muscle membrane. Past 6 hours the rate drops to roughly 1-3 mmol/kg/hour. The window from session end to the evening session is the window where the replenishment rate is maximal. Under-feed it and the muscle starts the evening session with sub-baseline glycogen stores that will not recover during the warm-up. Over-shoot the window and the rate has already dropped.

Recovery protein synthesis is dose-dependent and time-sensitive. Muscle protein synthesis peaks roughly 1-3 hours after a protein dose of 0.3-0.4 g/kg of body weight (about 25-40 g of protein for an 80 kg fighter), and the muscle is most responsive to protein delivery in the first 2-3 hours after a hard session. The protein dose at noon and the protein dose at 3:30 PM are doing distinct biological work; the noon dose is doing the immediate post-session repair, the late-afternoon dose is timing the next protein bolus to land before the evening session.

Hydration restored by mid-afternoon prevents the late-session crash. The morning session loses 1-2 L of fluid in a typical 90-minute combat camp session, more in a humid gym. The fighter who walks into the afternoon session at 1.5-2% body-mass dehydration is the fighter whose heart rate runs 8-15 beats above the workload baseline, whose perceived exertion runs 1-2 RPE points above the actual work, and whose decision-making degrades through the session. The mid-day window is where hydration restoration happens. Trying to fix it in the 30 minutes before the evening session does not work.

The three mechanisms — glycogen, protein, fluid — are all rate-limited in the same window. Hitting that window correctly is the difference between two productive sessions and one productive session plus one half-broken session.

The carbohydrate dose math

The total daily carbohydrate target for a two-a-day camp week is 6-10 g/kg of body weight, depending on the training load. For an 80 kg fighter on a hard two-a-day week, that is 480-800 g of carbohydrate per day. The mid-day refueling window — defined as the first meal post-morning-session plus the snack 60-90 minutes before the evening session — accounts for approximately 30-40% of the daily total.

Numbers for an 80 kg fighter on a hard two-a-day day:

  • Total daily carb target: ~640 g (8 g/kg, mid-range)
  • Post-morning-session immediate meal (within 60 minutes): 1.0-1.2 g/kg = 80-100 g of carbohydrate
  • Mid-afternoon top-up (2-3 hours after the post-session meal): 0.5-0.8 g/kg = 40-65 g of carbohydrate
  • Pre-evening-session snack (60-90 minutes before): 0.5-0.8 g/kg = 40-65 g of carbohydrate
  • Remainder distributed across breakfast, post-evening-session meal, and dinner

That is roughly 160-230 g of carbohydrate landing between noon and 4:30 PM. The fighter eating a turkey sandwich for lunch and a protein bar in the car on the way to the gym is delivering 50-70 g in the same window — about 30-40% of what the muscle is asking for.

Glycemic load matters less than dose at this point in the day. The post-session window is one of the few times when high-glycemic carbohydrate is straightforwardly useful — the insulin response drives glycogen synthase activity, GLUT4 translocation, and amino acid uptake. White rice, white potatoes, white bread, fruit, sport drinks, juice, and recovery shakes are all appropriate vehicles. The fighter who insists on whole-grain everything for the post-session meal is slowing the replenishment rate at the time when speed matters.

The protein threshold and timing

Protein dose math for the same 80 kg fighter, mid-day window:

  • Post-morning-session protein bolus (within 60 minutes): 0.3-0.4 g/kg = 25-32 g of high-leucine protein
  • Mid-afternoon protein top-up (2-3 hours later): 0.3-0.4 g/kg = 25-32 g
  • Pre-evening-session protein (60-90 minutes before): 0.2-0.3 g/kg = 16-24 g, ideally combined with the carbohydrate snack

The 60-minute post-session protein bolus is the highest-leverage protein dose of the day for recovery — the muscle is in its most insulin-sensitive, most amino-acid-responsive state. Skipping it and pushing the protein to dinner six hours later costs measurable recovery.

Leucine threshold matters for activating muscle protein synthesis. Each protein bolus should deliver 2.5-3.5 g of leucine — the threshold below which the protein-synthesis switch does not flip and above which additional leucine produces diminishing returns. Whey isolate at 25-30 g delivers about 2.5-3 g of leucine. Lean chicken breast at 30 g of protein delivers about 2.3 g. Eggs at 30 g of protein deliver about 2.2 g. Plant proteins typically need a 1.5x larger dose to hit the same leucine threshold — soy, pea, and rice blends at 35-40 g of protein deliver comparable leucine to 25-30 g of whey.

The combat athlete on a budget defaults to one of three protein vehicles for the post-session bolus. Whey isolate or whey concentrate shake (25-30 g protein, 200-300 kcal, mixes with carbohydrate easily). Greek yogurt with honey and fruit (1 cup full-fat Greek yogurt at 18-20 g protein + 30-40 g carb from honey and fruit + 200-300 kcal — slightly under-shoots protein but works as a fast option). Lean meat over white rice (4-5 oz chicken breast, turkey, or lean ground beef over 1.5-2 cups cooked white rice — 30-35 g protein and 60-80 g carb in one plate).

The hydration restoration window

The mid-day window is also where the morning session’s fluid deficit gets restored. Restoration target: 1.25-1.5 liters of fluid per kilogram of body-mass loss in the morning session. Most combat fighters lose 1-2 kg of body mass during a 90-minute morning session — call it an average 1.5 kg — so the restoration target is roughly 1.9-2.25 L of fluid over the 4-5 hour mid-day window.

That fluid is not all water. Approximately 30-40% should be electrolyte-containing — a sports drink, a homemade oral rehydration mix (1 L water, 1.5 g sodium chloride, 30 g sugar, lemon juice for taste), or a salty broth with the post-session meal. The remainder is water across the afternoon.

The sodium math matters. Combat athletes lose 800-1500 mg of sodium per liter of sweat in a moderately heat-acclimated state. A 1.5 L sweat loss in the morning session means a 1200-2250 mg sodium deficit. Replacing it with plain water restores fluid volume but leaves the sodium deficit intact, which produces continued thirst (paradoxically, often less thirst than the deficit warrants), dilutional hyponatremia in extreme cases, and a higher risk of muscle cramping in the evening session. Add salt to the post-session meal. Add a pinch of salt to the recovery shake. Sodium during the rehydration window is the cheap intervention with the largest effect.

The four practical meal templates

These are the actual food vehicles I have fighters eating in the mid-day window. Pick one from each row.

The post-session meal (within 60 minutes of morning session end):

  1. Rice bowl with chicken and avocado. 5 oz grilled or shredded chicken breast over 2 cups cooked white rice, half an avocado, soy sauce or tamari for sodium, sliced cucumber on the side. Approximate macros: 35 g protein, 90 g carbohydrate, 15 g fat, 650 kcal.

  2. Recovery shake plus toast. 30 g whey isolate blended with 1 cup whole milk, 1 frozen banana, 2 tbsp honey, pinch of salt, plus 2 slices white toast with jam on the side. Approximate macros: 35 g protein, 100 g carbohydrate, 10 g fat, 650 kcal. Fast assembly, easy to consume when appetite is suppressed post-session.

  3. Greek yogurt parfait. 1.5 cups full-fat Greek yogurt, 1 cup berries, 1/2 cup granola, 2 tbsp honey, drizzle of nut butter. Approximate macros: 30 g protein, 75 g carbohydrate, 18 g fat, 600 kcal. Acceptable substitute if the fighter cannot face hot food immediately post-session.

The mid-afternoon top-up (2-3 hours after the post-session meal, roughly 2:00-3:00 PM):

  1. Sandwich with lean protein. 2 slices white or sourdough bread, 4-5 oz sliced turkey or chicken or lean roast beef, cheese slice, lettuce, tomato, mustard, side of pretzels or potato chips for the carbohydrate top-up. Approximate macros: 30 g protein, 70 g carbohydrate, 15 g fat, 550 kcal.

  2. Rice cakes plus cottage cheese plus fruit. 4 rice cakes, 1 cup cottage cheese, 1 cup grapes or pineapple chunks, drizzle of honey. Approximate macros: 28 g protein, 70 g carbohydrate, 5 g fat, 450 kcal. Low-volume option for fighters with limited mid-afternoon appetite.

  3. Smoothie. 1 scoop whey, 1 cup oats, 1 banana, 1 cup berries, 1 cup milk, 1 tbsp peanut butter. Approximate macros: 30 g protein, 80 g carbohydrate, 12 g fat, 550 kcal. Drinkable when appetite is suppressed.

The pre-evening-session snack (60-90 minutes before warmup):

  1. White rice cakes plus jam plus banana. 3 rice cakes with strawberry jam, plus a banana. Approximate macros: 4 g protein, 65 g carbohydrate, 1 g fat, 280 kcal.

  2. Toast plus honey plus a single egg. 2 slices white toast with honey, 1 hard-boiled egg. Approximate macros: 12 g protein, 55 g carbohydrate, 6 g fat, 320 kcal.

  3. Smoothie (light version). 1/2 scoop whey, 1 banana, 1 cup fruit juice, 1 tbsp honey. Approximate macros: 15 g protein, 60 g carbohydrate, 2 g fat, 320 kcal.

The pre-evening-session snack is lower in fat and lower in volume than the lunch meals because fat slows gastric emptying and a heavy meal at 4:00 PM is going to produce reflux and sluggishness at the 5:30 PM warmup.

The cut-week modification

The fighter cutting weight in the final 4-6 weeks of camp cannot run the full carbohydrate dose math above. The cut requires a controlled caloric deficit, and the mid-day window is one of the windows that gets compressed. The modification:

  • Cut total daily carbohydrate to 4-6 g/kg (still enough to replenish muscle glycogen at the lower training volume of late camp)
  • Hold protein dose at 0.3-0.4 g/kg per bolus — protein is non-negotiable during the cut for strength and lean-mass preservation per the strength loss during weight cuts protocol
  • Keep the timing structure intact — the windows still matter; the absolute doses come down
  • Replace some of the high-fat vehicles with lower-fat versions — Greek yogurt becomes non-fat, the recovery shake drops the nut butter, the chicken rice bowl drops the avocado

The cut-week mid-day refueling still respects the 60-minute post-session protein bolus and the 60-90-minute pre-session carb snack. The total caloric load drops; the structural timing does not.

The mistakes that quietly wreck two-a-day weeks

Pushing all the post-session calories to dinner. “I’ll just eat a big dinner” is the most common mid-day-window failure. The big dinner six hours after the morning session lands after the glycogen replenishment rate has dropped, lands after the protein synthesis peak has passed, and leaves the fighter walking into the afternoon session under-fueled.

Skipping the post-session protein bolus because “I’m not hungry.” Post-session appetite suppression is real — sustained high-intensity exercise transiently suppresses ghrelin and elevates PYY for 30-90 minutes. The fighter who waits for hunger to return before eating misses the highest-leverage protein dose of the day. The protein shake exists specifically for this case.

Replacing carbohydrate with fat in the mid-day window. Fat is not a substitute for carbohydrate for glycogen replenishment. The avocado toast, the buttered eggs, and the high-fat plate of nuts produce satiety without restoring muscle glycogen. The fighter eating clean-but-low-carb at lunch is the fighter who crashes in the evening session.

Drinking only water for hydration restoration. Plain water restores fluid volume but not sodium. The fighter chugging water all afternoon walks into the evening session euvolemic by total body water but sodium-deficient, which produces the late-session cramping and the rapid-onset fatigue at high HR loads. Add salt to the mid-day food.

Treating the pre-evening-session snack as optional. The 60-90-minute pre-session snack lands the final pre-session carbohydrate bolus at peak gastric-emptying timing. Skipping it means walking into round one with lower blood glucose and a longer warmup before the body finds its working rhythm. The 280-320 kcal snack is not optional on a hard sparring evening.

Caffeine timing that interferes with the evening session. The afternoon caffeine many fighters use to push through lunch sluggishness — the 2:00 PM coffee or pre-workout — pushes peak caffeine concentrations to 3:00-4:00 PM, four hours past where it produces the most ergogenic benefit (which is 30-60 minutes pre-session). The fighter relying on a 2:00 PM coffee for the 5:30 PM session is fighting the back side of the caffeine curve, not the peak. Time the pre-session caffeine to 30-60 minutes pre-warmup per the caffeine half-life math so the peak lands inside the session.

The bottom line

Two-a-day weeks are where the cumulative training stress of camp lives, and the mid-day refueling window is where that stress either gets recovered or gets banked into the weekend recovery debt that wrecks late camp. The structure is unglamorous: 80-100 g of carbohydrate plus 25-32 g of protein within 60 minutes of the morning session, a second meal of 40-65 g carb and 25-32 g protein 2-3 hours later, a final 40-65 g of carb and 16-24 g of protein 60-90 minutes before the evening session, and 1.9-2.25 L of fluid with 30-40% of it electrolyte-containing across the whole window.

That is roughly 160-230 g of carbohydrate and 65-90 g of protein landing in the mid-day window for an 80 kg fighter. It is not glamorous. It is not the supplement the YouTube video told the fighter to buy. It is the rice, the chicken, the recovery shake, the sandwich, the rice cakes, and the salt the camp’s nutrition plan has to contain to keep the second session at the same quality as the first.

Hit the window and the evening sparring round looks like the morning’s drilling round. Miss the window and the head coach gets to misdiagnose conditioning as character.
