Ramadan Fight Camp: The Nutrition Protocol for Training, Cutting, and Peaking Through the Fast

Every year around the second week of March, a set of athletes shows up at the office with a version of the same question: “How do I train through Ramadan without losing the camp?” A wrestler on a March-April national qualifier lands the event in the second week of the fast. A pro fighter with a booking six weeks after Eid is trying to hit the last week of a hard camp inside the last week of the fast. A BJJ athlete who trains after work at 4 pm has an iftar at 7:42 pm and does not eat or drink from 5:20 am to that 7:42 pm mark. The advice these athletes get from most coaches, most training partners, and most nutrition blogs is one of three things: take the month off, just train fasted, or eat everything you can at suhoor and iftar. None of those is a protocol.
Ramadan is a hard-fueling window. The eating window is compressed to roughly eight hours (the pre-dawn suhoor meal and the sunset-forward iftar meal, with whatever fits between them), the fluid window is the same eight hours, the training-schedule choice is constrained, and the metabolic environment across a 15-16 hour fasted training day is genuinely different from a standard fed-state camp. What is not different: the calories the athlete needs, the protein they need, the carbohydrate they need for glycogen replenishment, and the recovery they need to make session-to-session progress. A camp built without a Ramadan-specific protocol either under-fuels through the month and shows up to fight week with dropped power output and a weight cut that will not go, or over-eats at iftar in a way that puts on undesirable weight and blows up the cut.
This is the protocol I run when an athlete asks how to do Ramadan and camp at the same time.
The scheduling decision comes first
The first question is not what to eat. It is when to train.
Three viable options, in order of what usually works best for hard-training combat athletes.
Option 1: Train pre-iftar (late afternoon into early evening). The session ends 30-90 minutes before sunset, and the athlete breaks fast immediately after with the day’s largest meal. Fluid, carbohydrate, and protein are on board within minutes of session end. This is the option that keeps hard training intact through the fast because the post-session refuel is unrestricted. The tradeoff is the session itself runs on empty tanks at the end of a fasted day, which is fine for aerobic base and technique work and worse for the highest-intensity sparring, wrestling live-goes, and heavy strength work.
Option 2: Train post-iftar (90-180 minutes after breaking fast). The athlete eats a moderate iftar, waits for gastric-emptying and initial rehydration to catch up, then trains in the evening. The session runs on fresh fuel and full hydration. The tradeoff is the training window collapses into a narrow evening block, sleep gets pushed later, and suhoor gets earlier because the athlete needs to be sleeping by roughly 1 am to be up for a 4:30 am pre-dawn meal. For the athlete whose camp requires high-intensity sparring or heavy strength blocks, this is the option that protects those sessions.
Option 3: Train pre-suhoor (very late night into pre-dawn). Uncommon but works for some athletes with flexible schedules. The session runs after 24-30 hours since the previous suhoor and immediately before the next one. Rehydration and refueling happen at suhoor. This is the option for the athlete who cannot restructure their evening around training but has a flexible late-night window.
Do not train fasted mid-day. The 12 pm to 4 pm block is where most standard camps schedule their hardest sessions. In Ramadan, this is the deepest point of the fasted day and the least productive training window. An athlete who forces standard timing through Ramadan under-recovers, drops power output through the second half of the month, and is not going to salvage the camp with iftar volume alone.
The choice among the three depends on the sport-specific session mix, the athlete’s work and family schedule, and the local sunrise-sunset window. Wrestling and BJJ athletes often do best on Option 2 because the highest-intensity live rolls need the fed state. Runners and endurance-training pro fighters often do best on Option 1 because the aerobic base work tolerates the fasted end-of-day state and the post-session refuel is uninterrupted.
The eight-hour eating window: what has to happen
Iftar and suhoor are not the same meal repeated at two ends of the fast. They have different jobs.
Iftar (breaking the fast at sunset). This is the day’s largest meal, or the first of two large meals depending on how much the athlete can eat in the evening. It has to accomplish four things: restore hydration, replace muscle glycogen (especially if training happened just prior), deliver a full protein bolus for post-fast muscle protein synthesis, and provide the recovery calories for the day’s training load. A useful structure for a hard-training combat athlete on a training day:
- Breaking dates and water (traditional and physiologically correct): 2-3 dates, 400-500 mL of water, and a pause of 10-15 minutes before the main meal. The dates supply about 30-50 g of easy carbohydrate that starts refilling glycogen and blunts the hypoglycemic hunger drive that leads to over-eating.
- Main meal at 20-30 minutes after breaking: 100-150 g of complex carbohydrate (rice, bread, oats, potato), 40-60 g of high-quality protein (chicken, beef, lamb, fish, or a plant equivalent), a large vegetable portion, and 20-30 g of fat. Sodium is deliberately at the meal — this is not the meal to run bland.
- A second, smaller meal or a large snack 2-3 hours later: Another 30-40 g of protein and 40-60 g of carbohydrate, plus continued fluid. This is where a whey protein shake or a cottage-cheese-and-fruit bowl fits well because the athlete’s appetite is usually starting to drop and a compact protein delivery is easier than another full plate.
Suhoor (pre-dawn meal). This meal has to last 15-16 hours. It is not a training meal — it is a slow-release fueling meal that carries the athlete through a fasted day. The composition looks different from iftar:
- Higher-fat and higher-protein than iftar, and heavier on slow-digesting carbohydrate (oats, whole-grain bread, complex grains).
- 30-40 g of protein at minimum (eggs, Greek yogurt, cottage cheese, or a shake).
- 60-100 g of complex carbohydrate for the glycogen the athlete will draw on across the day.
- 20-30 g of fat for satiety and sustained energy release.
- 500-800 mL of fluid pre-fast (see the fluid section).
- Sodium is again at the meal, deliberately, to hold water in circulation.
Ideally suhoor is eaten close to the pre-dawn cutoff, not two hours early. An athlete who finishes suhoor at 3 am and stops at 5:20 am has effectively fasted 16 hours from the last swallow of water; an athlete who finishes at 5:00 am and stops at 5:20 am has fasted 14 hours. The 90-120 minute difference on the front end is real.
The fluid protocol
The 9-15 hour fluid gap is the single largest performance risk of the fast. Most athletes who report feeling flat through Ramadan are under-hydrated, not under-fueled. The counterintuitive fix: fluid volume in the eight-hour window has to be higher than it would be on a non-fasting day of comparable training load, and it has to be paced rather than chugged.
- Iftar to sleep (approximately 4-5 hours): 1.5-2 L of fluid across the window. Break it up — do not front-load it at iftar (nausea) or back-load it right before sleep (interrupted sleep from bathroom trips).
- Suhoor (approximately 30-60 minutes): 500-800 mL of fluid, including 15-20 g of sodium-containing food and a pinch of salt on eggs or in the oats. Adding an electrolyte drink with 500-750 mg of sodium at suhoor is a defensible practice for a hard-training athlete, especially in warmer months.
- Total daily fluid target: 3-4 L across the eight-hour window on training days, adjusted upward for sweat-heavy sessions and hot climates. This is more than the athlete drinks on a normal day and it takes 3-5 days of the month for the stomach and bladder to adjust.
Sodium intake in the eating window should sit at 4-6 g/day on training days — a level higher than most people default to when eating at compressed timing. Under-salting is the reliable way to end up cramping in the last two hours of the fast and gassing out in the training session.
Weight cutting inside Ramadan
The three-way problem: the athlete is fasting anyway, the athlete needs to cut for a fight, and the athlete cannot manipulate water intake the way the standard cut protocol assumes because water is already gone for 15 hours a day.
Two clean principles that make the cut work.
Principle 1: Move the cut earlier in the camp. The last two weeks of Ramadan are not the window to run a hard water pull. If the fight lands mid-Ramadan or immediately post-Eid, the cut has to be substantially done before the fast starts. Aim to enter Ramadan at fight-day weight plus 4-6 kg (for a fighter cutting from 82 down to 77, that means arriving at 81-83 on day 1 of the fast). The natural caloric deficit of a poorly-managed fast will pull the athlete another 2-4 kg through the month, and the last-week water pull is smaller and safer to run.
Principle 2: If the fight is post-Ramadan, use the fast for body-composition work, not the cut. The three to four weeks between Eid and the fight are the window for the intentional water manipulation and the final glycogen-load. The fast weeks are when the athlete holds weight, holds strength, and eats hard in the eight-hour window.
What does not work: trying to run a deliberate 3-5% water pull during the last 3-4 days of Ramadan when the fluid gap is already 15 hours a day. The athlete arrives at weigh-in cramping, cognitively slowed, and unable to rehydrate to fight-day. This is the presentation that produces the worst cuts of the year in combat gyms.
Salt cycling still applies inside the Ramadan cut window — hold sodium at 4-6 g/day through most of the fast, then drop to 1.5-2 g/day for the last 48-72 hours before weigh-in as the standard pre-weigh-in sodium manipulation. Water follows the same pattern: keep the eight-hour drinking window steady at 3-4 L through most of the fast, then run the pre-weigh-in 24-48-hour taper as normal.
Session-by-session fueling by training day type
Base aerobic day (running, road cycling, easy grappling drill). Option 1 timing (train pre-iftar) works cleanly. Break fast immediately after session. No mid-session fueling needed on aerobic base sessions under 90 minutes.
High-intensity technical day (heavy bag work, technical wrestling drilling, speed work). Option 1 timing works if the session is under 60 minutes and the athlete has done Option 1 for at least a week and is adapted. Otherwise use Option 2 (train post-iftar) for a fresher session.
Live sparring or wrestling live-goes. Option 2 is the default. Sparring at the tail end of a 15-hour fast is neither productive training nor safe. Reschedule to post-iftar or move the session to a non-Ramadan camp week if the camp allows.
Heavy strength session (squat, deadlift, Olympic lifting). Option 2 or Option 3. Attempting a top-set squat on the fasted-empty tank is unwise. Move it.
Conditioning circuit or hill sprints. Option 1 works if the session is under 30 minutes of hard work. Move it to Option 2 if longer.
Recovery day / active recovery / mobility. Whichever fits.
The three supplements that matter
Creatine at 3-5 g/day. Continue if the athlete was already on it. Take it at iftar or suhoor — the timing does not matter for a daily maintenance dose. Creatine saturation attenuates the strength drop most athletes see through the fast and is one of the few supplements with real evidence in the Ramadan-training literature.
Electrolytes (sodium primarily, with potassium and magnesium as adjuncts). Not because sodium is a magic performance lever but because the fluid-and-sodium loss across a 15-hour fasted day is real and the food intake at iftar and suhoor rarely covers it. A pinch of salt on suhoor eggs plus a 500-mg-sodium electrolyte drink at either meal covers the base.
Whey or a comparable protein powder. Not because protein powder is superior to food protein but because the eight-hour eating window is tight and cramming 150-200 g of total daily protein into it is easier with one or two shakes covering the tail end when appetite drops. A shake at 90 minutes after iftar or at suhoor is the standard placement.
The six supplements that do not
BCAAs. Not going to save your muscle mass through Ramadan. Total daily protein covers it. Skip.
Fasted-training pre-workouts with high caffeine and stimulant blends. Layering high-dose caffeine on top of the dehydrated end-of-fast state is a bad idea. Cardiovascular stress and heat-tolerance both get worse.
Fat burners. Ramadan is not the window to add a thermogenic — the natural deficit is already there. Adding more stress is not the play.
Sodium bicarbonate mid-day. The dose (300 mg/kg) requires water intake that violates the fast. Not usable.
Beta-alanine loading during Ramadan. Loading works, but starting a load in the middle of the fast when digestion is already stressed is asking for GI side effects. Load pre-camp or post-Eid.
Multi-ingredient “Ramadan support” formulas. Any product marketed as a Ramadan-specific supplement is a marketing product, not a training tool. The eight-hour eating window and the three ingredients above cover the actual needs.
Sleep and the pre-dawn cadence
The under-noticed cost of Ramadan camp is sleep. An athlete who sleeps 11 pm to 6 am on a non-Ramadan day, then shifts to 12:30 am (after post-iftar training, showering, wind-down) to 4:30 am (up for suhoor) is losing 1.5-2 hours a night. Over four weeks that is real. Two mitigations:
- Nap when possible during the fasted day. A 45-90 minute early-afternoon nap is worth more than an hour of extra evening time.
- On non-training days, sleep in past sunrise once the fast has started. There is no reason to be up at 7 am on a rest day inside Ramadan.
The masters and adolescent brackets
Two athlete populations have special considerations.
Masters athletes (35+). Recovery from the fasted training day runs slower. Consider shortening the camp block by a week and adding a lighter week in the middle of the fast. Aim slightly higher on the eight-hour daily protein target (2.0-2.2 g/kg instead of 1.6-1.8) to counter the small anti-catabolic hit of the extended overnight fast.
Adolescent athletes (under 18). Fasting during hard camp for adolescents is a family and religious decision that sits outside the sports-nutrition scope. If the athlete is fasting, err on the conservative side with training intensity and reschedule any live sparring for post-iftar. Growth and pubertal-window nutrition are not areas to compromise on.
The bottom line
Ramadan and hard camp fit together with a specific protocol: pick a training window (Option 1, 2, or 3) that keeps the highest-intensity sessions in the fed state, treat iftar as the recovery meal and suhoor as the slow-release fueling meal, run fluid intake 3-4 L through the eight-hour window with 4-6 g/day of sodium, shift any weight cut earlier or later so it does not overlap the fast, and stick to the three supplements that matter and skip the six that do not.
The wrestler with the March qualifier who reaches Ramadan already at fight-day weight plus 4 kg, trains Option 2, holds his sodium and fluid, and skips the mid-day fasted sessions is going to compete. The wrestler who tries to run standard mid-day training through the fast, under-drinks at iftar, and defers his cut to the last three days of Ramadan is going to gas out in the second period. The month is a hard-fueling window, not a stopping point — but only for the athlete with a protocol.
